In couples therapy, we often talk about emotional states in terms of three stages: red light, yellow light, and green light. Each stage reflects a different level of emotional regulation and communication within your relationship, and understanding these stages can be a game-changer. Here’s why.

Green Light: The Ideal Zone

Green light is where you want to be. In this state, you’re communicating with your partner calmly, clearly, and with empathy. You’re emotionally regulated, meaning you feel safe within yourself and your relationship. When you’re in the green light, you can really hear your partner and empathize with their perspective without taking things personally. This is where growth happens. It’s where you can make changes, resolve conflict, and feel secure. Green light moments are what we’re aiming for in therapy. It’s the sweet spot—you’re both engaged, receptive, and able to handle challenges constructively.

In green light, you’re not just “fine”—you’re good. You’re present, and you can see your partner in a loving light. That means no fight-or-flight feelings, no defensive walls going up. Just honest, clear communication. Therapy helps get you here and keeps you here longer.

Red Light: Danger Zone

Everyone knows red light moments. They’re when everything feels overwhelming. You’re emotionally dysregulated, totally disconnected from your partner, and often in fight, flight, or freeze mode. You simply do not feel safe. In red light, your brain essentially shuts down. You can’t think clearly, and you’re unable to really hear what your partner is saying—whether it’s loving or otherwise. Your mind might even go blank, and you just feel like escaping.

When you’re in red light, it’s like your emotional defenses have gone up so high that you’re not even in the conversation anymore. Sometimes this looks like shutting down, ignoring your partner, or trying to leave the room. It’s important to recognize that red light moments are not the time to fix anything. Science shows that it can take an hour or more for your nervous system to fully regulate after hitting red light. So, if you’re in red, it’s time to take a break and you’re your body feel safe again before trying to solve the issue at hand.

Yellow Light: The Tricky Middle

Yellow light is tricky, because it’s not as obvious as red or green. In yellow light, you want to trust your partner, but emotionally, you’re just not there yet. You feel hesitant, unsure, and conflicted. Maybe you’ve asked your partner to help more around the house, and they do it—but instead of feeling happy, you think, “They only did it because I told them to.” It feels like it doesn’t count.

Yellow light is where your brain’s predictions get in the way. Maybe your partner historically responded with defensiveness or criticism, so your brain automatically expects that, even if they’re making meaningful changes in how they show up to the relationship. Your brain predicts their reaction, even if that’s not the reaction that is actually happening. You can start to feel like nothing is good enough, or you second-guess your partner’s efforts. It’s like you’re stuck in a loop of mistrust, but you’re not fully shut down like in red light. Yellow light is where we get stuck in couples therapy a lot, especially when real, meaningful change is happening but it’s hard to believe or trust it yet.

How to Get Out of Yellow Light

So what do you do when you’re in yellow light? First, regulate yourself. Take some deep breaths, calm your body, and remind yourself that you’re learning. Years of doing things one way means change is hard and slow, but it’s still happening. Understand that your brain is just trying to protect you from hurt, but it doesn’t always get it right. In yellow light, it’s essential to check in with your partner. Double-check your assumptions. You might say, “It feels like there was some criticism there. Can I check in with you—are you upset right now?”

Your partner might say, “No, I’m not upset.” And suddenly, you realize that your brain was predicting conflict when none was there. This is how you start breaking down those walls of mistrust and building healthier communication.
